AMRAP stands for “as many reps as possible”—or, in CrossFit-style workouts, “as many rounds as possible.” In a lifting program, it’s usually the last set of an exercise: you complete the prescribed reps, then keep going until you can’t do another clean rep. The number tells you whether you’re getting stronger.

What does AMRAP mean?

AMRAP means as many reps as possible: you take a set weight and do every clean rep you can. In circuit and CrossFit workouts, it means as many rounds as possible within a time cap. Programs often use a plus sign, so “5+” means at least five reps, then as many more as you can.

For a lifting set, “clean” means each rep matches the depth and form of your first rep. In Wendler’s 5/3/1, the final set may be written “5+,” “3+” or “1+”; the plus means to get as many reps as you can with that weight (Wendler).

How do AMRAP sets work in 5/3/1 and GZCLP?

In both programs, the AMRAP set is the progression engine. Wendler’s 5/3/1 ends main-lift sessions with a “+” set at a fixed percentage; GZCLP uses AMRAP last sets to decide when to add weight or change the rep scheme.

5/3/1

Wendler’s 5/3/1 uses a training max set at 90% of your true one-rep max. Its final set gives you a way to beat your rep record as the training weight climbs slowly; Wendler says the set “produces mass and strength” (Wendler).

Each new cycle, add 5 lb (2.5 kg) to the training max for bench and press, and 10 lb (5 kg) for squat and deadlift. In the original 5/3/1, push for clean reps and stop before form breaks; Wendler says his best gains came from leaving “a bit in the tank.” Some variants, such as his Boring But Big 3-month challenge, drop the “+” sets.

GZCLP

GZCLP (by Cody Lefever) uses AMRAP sets to tell you when to change the rep scheme or increase accessory weight. The AMRAP count is your signal that you’ve earned the next step (GZCLP).

  • T1 starts with 3 reps × 5 sets, with the last set AMRAP; if you miss 15 total reps, move to 2 reps × 6 sets, then 1 rep × 10 sets.
  • If you miss the next base volume, rest 2–3 days, test a new 5RM and restart at 85% of it.
  • T3 starts with 3 sets of 15; add weight when the last set reaches 25 reps.
  • Both Wendler’s 5/3/1 and GZCLP tie your next load to what you proved on the AMRAP set.

How hard should you push an AMRAP set?

Push to the last rep you can do with the same form as the first, then stop. That’s usually 0–1 reps in reserve; a hitch, half-depth squat or bounced bar doesn’t count, and grinding past form breakdown adds fatigue without improving the number that matters.

Technical failure is the point where you can’t complete another rep with your usual form. Momentary failure means you can’t move the weight through the rep at all. For squats and bench, use rack safeties or a spotter; true failure is more appropriate on safer exercises such as machines, curls or bodyweight rows.

  • Finish close enough to failure to learn how many reps you really have left.
  • Across 12 studies with 414 participants, lifters underpredicted reps to failure by 0.95 reps on average (Halperin et al., 2022).
  • Wendler’s advice to leave a little in the tank keeps the set useful without turning it into a form test (Wendler).

Can you estimate your 1RM from an AMRAP set?

Yes, roughly. Put the weight and reps into a formula such as Epley’s—weight × (1 + reps ÷ 30)—to estimate your one-rep max; it’s most useful with 10 reps or fewer.

For example:

  • 225 lb (102 kg) × 6 reps

  • 225 × (1 + 6 ÷ 30) = 270 lb (122 kg)

  • Estimated 1RM: 270 lb (122 kg)

  • Estimates can differ from your actual 1RM by 10% or more (Epley formula).

  • In a study of 70 adults, 5RM predicted 1RM more accurately than 10RM or 20RM; the authors advise using no more than 10 reps in linear equations (Reynolds et al., 2006). Try the 1RM calculator for an estimate.

What does AMRAP 12 mean, and is AMRAP the same as HIIT?

“AMRAP 12” means repeat the listed circuit as many times as you can in 12 minutes, then score full rounds plus extra reps. It isn’t the same as HIIT: HIIT alternates hard efforts with planned recovery, while in an AMRAP you keep working against the clock and choose when to pause (HIIT definition).

  • CrossFit’s “Cindy” is a 20-minute AMRAP of 5 pull-ups, 10 push-ups and 15 squats; score rounds and extra reps (CrossFit).
  • Timed AMRAPs can last a few minutes or 20 minutes or more; choose a length that lets you keep your form.
  • Start at a pace you can hold. CrossFit suggests aiming for under 2 minutes per Cindy round (CrossFit).

What does it mean when your AMRAP reps keep dropping?

A falling AMRAP count at the same relative weight is an early warning that you may have stalled. One bad day is noise; fewer reps across two or three cycles suggests a pattern, so find the cause before cutting weight or switching programs.

Compare like with like: the same week of the cycle and the same percentage. For example, if you get 10 reps at 85% in one cycle, 7 in the next and 5 after that, that’s a downward trend—not a published benchmark.

  • A training max set too high can make the prescribed load too heavy.
  • Sleep, stress or food may not support your training and recovery.
  • Extra training volume may be crowding out recovery, or a weak point in the lift may need attention.

GZCLP changes the rep scheme and eventually calls for a new 5RM test. Resetting numbers without addressing the cause can bring the same stall back; your AMRAP shows that progress has slowed, but not why. What are AMRAP workouts?

An AMRAP workout asks you to complete as many rounds, or reps, of a circuit as possible within a time limit. CrossFit’s “Cindy” is 20 minutes of 5 pull-ups, 10 push-ups and 15 squats (CrossFit). Your score is full rounds plus extra reps.

What does AMRAP 12 mean?

It means a 12-minute AMRAP: repeat the listed exercises in order until time is up, then record full rounds plus extra reps. Start at a pace you can hold; sprinting the first rounds can leave you crawling through the rest.

Is AMRAP the same as HIIT?

No. HIIT alternates short, hard efforts with planned rest periods. An AMRAP runs against a clock, and you decide when to take a breather. Both can be intense, but their structure and what you measure differ.

How long should an AMRAP last?

A lifting AMRAP set lasts until your last clean rep, usually well under a minute. Timed conditioning AMRAPs typically run from a few minutes to about 20; CrossFit’s Cindy lasts 20 minutes. Choose a length that lets you maintain good form through the final round.
